TDEE vs BMR: What They Actually Mean for Your Weight Loss Goal
Two numbers, constantly confused, and mixing them up is why so many people end up eating far too little. Here is what each one measures, which one your diet should be built on, and how to work out both.

You ran a calculator, got a BMR of 1,650, and set that as your daily target. Three weeks later you are exhausted, your training has fallen apart, and the scale has barely moved.
The number was not wrong. You used the wrong one. BMR and TDEE measure two different things, and building a diet on the smaller of the two is one of the most common self-inflicted mistakes in fat loss.
Why This Happens
Both numbers describe energy expenditure, which is why they get used interchangeably. They are not interchangeable.
BMR — basal metabolic rate — is what you burn doing nothing at all. Lying still, awake, in a comfortable room, having not eaten. It covers your heart, your brain, your kidneys, your body temperature. It is the cost of staying alive with zero activity on top.
For most adults this is 60–70% of daily expenditure. It is a floor, not a budget.
TDEE — total daily energy expenditure — is everything. BMR plus four things:
- NEAT — walking, standing, chores, fidgeting. Highly variable between people.
- Exercise — deliberate training. Usually smaller than people assume.
- Digestion — roughly 10% of what you eat, higher on a high-protein diet.
TDEE is typically 1.2 to 1.7 times your BMR. For someone with a BMR of 1,650, TDEE lands somewhere between 2,000 and 2,800 depending on how they live.
That range is the entire problem. Set your intake at 1,650 when your real expenditure is 2,400 and you have created a 750-calorie deficit without meaning to — deep enough to wreck your sleep, your training, and your adherence within a month.
What Most People Get Wrong
Eating at BMR. The single biggest error. It feels responsible, even virtuous. It is simply too aggressive, and the body responds by reducing NEAT, degrading recovery, and raising hunger until something breaks.
Overstating their activity multiplier. Almost everyone selects "moderately active" because they train four times a week. But four hour-long sessions is roughly 1,600 calories across an entire week — about 230 a day. If you have a desk job and drive everywhere, you are lightly active with some training, not moderately active. Choosing the wrong multiplier inflates TDEE by several hundred calories and quietly erases your deficit.
Treating either number as fixed. Both fall as you lose weight. A lighter body has a lower BMR and costs less to move.
Trusting the calculator to three decimal places. These are estimates built on population averages. Individual variation runs to several hundred calories. The calculated figure is a starting point to be corrected against real-world results, not a fact about your body.
BMR is the floor you should not eat below. TDEE is the number your deficit is subtracted from. Confusing the two is how people end up eating 1,200 calories and wondering why they feel terrible.
The Fix
Step 1: Calculate BMR
The Mifflin-St Jeor equation is the most reliable for general use:
Men: (10 × weight kg) + (6.25 × height cm) − (5 × age) + 5 Women: (10 × weight kg) + (6.25 × height cm) − (5 × age) − 161
A 32-year-old woman, 68 kg, 163 cm: (10 × 68) + (6.25 × 163) − (5 × 32) − 161 = 1,378 calories
Step 2: Multiply for TDEE
Be honest here — this is where most errors enter.

Our example, training three times a week with a desk job: 1,378 × 1.375 = 1,895 calories TDEE
Step 3: Take your deficit from TDEE, not BMR
Subtract 400–500: around 1,450 calories a day.
Note that this sits above her BMR of 1,378, which is exactly right. If your target lands below your BMR, your deficit is too aggressive — reduce it, or add activity to raise TDEE instead of cutting food further.
Step 4: Correct against reality after two weeks
The calculation gives you a starting point. Your body gives you the real answer.
Hold the target for two full weeks, tracking honestly, then compare weekly average weights. Losing 0.3–0.6 kg a week means the number is right. No change means your true TDEE is lower than estimated — drop 150 and hold another fortnight. Losing faster than 1 kg a week means add 150.
Adjust by 150 at a time, and never more than once a fortnight. Two weeks of consistent data tells you more than two months of adjusting every few days.
Step 5: Recalculate every 4–6 weeks
Both numbers fall as you get lighter. A target that worked at 80 kg will stall you at 72 kg — that is arithmetic, not a broken metabolism. If you are stalled right now, work through the five usual causes first.
Doing This Without the Arithmetic
None of the above is hard, but running it by hand every six weeks is exactly the friction that ends plans. Most people calculate once, never revisit it, and stall.
